Brandon Myles White takes us through five classic arm workouts and takes us one step closer to becoming a Buff Dude by building those guns! Here's a rundown of what we take a look at: Barbell curls - Wide grip will help build the short head of the bicep and build peak. close grip BB curl will focus on the long head and brachioradialis. Size, mass, strength - this is why the BB curl is the favorite in total biceps builder. BB curl works: Long head Short head Brachioradialis Builds - size, strength, and peak. Hammer curl - Long head Brachioradialis Forearm Builds - size, strength. Alternating DB curl - Long head Short head Tip - focus on the supinating of the hand. Builds - peak and size. Concentration curls - short head long head takes the delt activation out of the equation. Tip - always get the full range of motion from the complete stretch to complete flexion. making sure to get the extra supination at the top of the movement. Builds - Mountain PEAKS Spider curls - short head long head Tip - focus on the stretch at the bottom position and bring the BB to the forehead. BUFF DUDES T-SHIRT! http://www.buffdudes.us/collections/all Our cardio routine is simple yet very effective. It's a mixture of both low intensity and high intensity cardio. Here's the breakdown. Four days a week we do low intensity cardio. A brisk walk around our neighborhood on an empty stomach immediately upon waking up for 30 minutes at a speed just fast enough for where we can carry on a conversation without losing our breath. Two days a week we do high intensity cardio. Ten sets of both sprinting and steady state cardio for one minute. This is done in the morning as well. We usually take one scoop of whey protein beforehand due to the extra exertion. Oftentimes we find ourselves switching it up due to weather, injuries or timing and just doing 5-6 days of low intensity a week. This has proven to be very effective as well. PUNISHER WORKOUT: http://www.buffdudes.us/blogs/news/25290561-punisher-prison-bodyweight-workout This workout can be performed 3 times a week. Rest times should be 30 - 60 seconds between sets. Jumping Split Squats - 4 sets x 20 reps How to perform: Get into a split squat position and using your leading leg, explode upwards pushing through the heel. As you reach an appropriate height, switch legs mid-air and land back into the split squat position, now on the opposite leg. Muscles activated: Glutes, Quads, Hamstrings, Calves and Core. Burpee - 3 sets x 15 reps (super set with mountain climbers) How to perform: Start in a standing position. Squat down until your hands are flat on the ground. Kick your feet back and keep your arms straight, ending in a push-up position. Quickly return your feet back into the squat position. Explode upwards into the air, land and repeat. Muscles activated: Glutes, Quads, Hamstrings, Core, Shoulders, Chest, Back...pretty much full body. Mountain Climbers - 3 sets x 30 seconds How to perform: Get into a push-up position (either flat on ground or elevated). Quickly pulling your knees upward to your chest one at a time in a reciprocal motion. Keep your core tight and shoulders in line with your hands. Muscles activated: Core, Shoulders, Triceps. One Arm Push Up - 3 sets x 5 reps (each side) (super set with diamond PU) How to perform: Start in the push-up position. Increase the width of your feet for better stability and balance. Bring one arm to your side while the other will be doing the pushing. keep your shoulder in line with your hand. Bring your body down by bending at the elbow. Keeping your core tight push upward through the chest, shoulder and triceps until your reach the top position. Muscles activated: Chest, Anterior Delt, Triceps, Core. Diamond Push Up - 3 sets x 12 reps How to perform: Start in the push up position. Bring your hand placement inwards until there is a diamond shape between both of your hands. Keep the shoulder blades back. Feet shoulder width apart. Bring your body down and push back up through your chest and triceps while keeping your body straight. Muscles activated: Chest, Triceps, Anterior Delt., Core. Handstand Press - 3 sets x 8 reps How to perform: Find a stable wall. Stand close to the wall facing it. Bend down and place your hand flat on the ground. Kick your feet and legs up and over your torso until your feet land on the wall. Bend at the elbows, bringing your head to the floor. Immediately push upwards through your shoulders and triceps until your reach the top position. Muscles activated: Deltoids, Triceps, Core. L Sit - 3 sets x 10 - 15 seconds How to perform: Start in the seated position with your legs out in front of you. Place the hands (preferably on a raised platform) on the ground. With the arms straight push the shoulders downwards until they're stabilized. Crunch the abdominal to keep the straight and elevated. Feeling every muscle in your body contracted, hold it for the set time. Close grip Dumbbell Press - holding the dumbbells together, bring down the weight to the chest and push to the top position and squeeze the triceps. This is a compound movement. 2. Standing French Press - holding the dumbbells together, bring them behind your neck for a compete stretch and extend upwards till just before lockout and return. 3. Kick-Backs - Bend over, keeping your upper arms stable and to your side with your lower arms at a 90 degree angle and extend the lower arms back to lockout. 4. Bench Dips (with dumbbell in lap) - hands placed on the bench with a dumbbell (or two) in your lap. Bend the elbows to bring the body downward till the upper and lower arms are at a 90 degree angle and extend up till lockout, squeezing the triceps. 5. Dumbbell Skull Crusher - take the dumbbells at arms length right in line with your shoulder and begin by bending at your elbows, lowering the weight till the dumbbells are beside your head and then extend upward till lockout, squeezing your triceps. 5 Easy Tips to GAIN STRENGTH Fast!

What are 5 easy things to remember in order to help gain strength? 1. Warming up. You step in the gym, eager to lift some heavy ass iron with a few scoops of pre-workout pumping through your veins. You load the bar with weight and start reppin’ it out, but all the sudden you feel a sharp pain...fuck. You just pulled a muscle or worse. Who knows how long it’ll take to repair the damage done. Okay, let’s rewind a bit and say you, instead of jumping right into heavier weight, took time to prepare for your workout properly. Warming up will not only help you perform better, but will also lessen your chances for injury. Let’s go over a few options - Take about 10 - 15 minutes on a bike, elliptical or treadmill at a moderate pace. Perform some dynamic movements or mobility drills. Start with very light weight and perform a couple sets of high reps in the specific exercise you want to perform. 2. Track your weights. Who said makin gains was easy? No one. Put in the extra work and take the time to track your weight on each exercise in the workouts you perform. This will give an insight into your progress and make it easier to set goals, and crush them. This is simply done by having a note-pad with the specified sets and reps that you need to perform for each exercise in that workout and writing down the weight you performed. 3. Nutrition. No matter what your goal is, nutrition will always be on the top of the list on importance of performance and function in many areas. This case is no exception. If you want to throw up heavy weight and feel like a monster, you’re going to have to eat like one, and just like with tracking your weights, you’ll want to track your calories and macro split too. Carbohydrates will play an important role in your strength gains because of the energy source glycogen, that it provides the body. Fats will help with absorbing vitamins and regulate hormones and of course proteins will help with the repairing process of the muscles, building back up what you tore down in the gym. 4. Compound movements. A compound movement will utilize multiple joints and muscles at once, demanding high amounts of energy and require the body to adapt quickly to the high loads it’s forced to lift. Essentially going into survival mode, the body will build itself stronger to protect itself from further damage you place on it, and in turn building a stronger, buffer you. Some of the best compound exercises are commonly referred to as “the golden five” and include - Squats Deadlift Pull-ups Bench Press Overhead Press 5. Programming. This will bring everything together from the exercises you choose that make up each workout, sets and reps scheme, mobility drills to nutrition and cardio routines. Any athlete and competitor will have a program to follow to help achieve their goals and make sure they continually progress from day to day. Don’t aimlessly wonder around the gym trying to figure out what to train, eventually settling on arm day again, make sure you have a program ready so you can destroy the weights. How To Do Dips - Chest & Triceps Exercise

BUFF DUDES T-SHIRTS - http://www.buffdudes.us/collections/all Dips are an amazing upper physique exercise which can be performed with great results using your own body weight. With slight variations in form Dips can focus on either working the TRICEPS or the CHEST. So you want to focus on hitting the LOWER CHEST FIBERS? Chest Dips can be a perfect exercise for you. Grasp the bar with a slightly wider than shoulder width grip, leaning forward and letting your elbows flair out while bringing your body down till you feel a stretch in the chest. Push through your chest extending your arms stopping just before locking your arms. Bend your knees and engage your core to help with swinging back and forth and to help with keeping the proper position and form. Keep the shoulder blades tight together while performing the movement. You want a great compound movement to help build big and strong TRICEPS? With a few alterations to chest dips you'll be able to do just that. *BUFF DUDES, TRANSFORM!* Grasp the bars with a slightly wider than shoulder width grip with the arms fully extended, keep the elbows tight to the body and your body upright. Bend at the elbows, lowering your body till the upper and lower arms are at a 90 degree angle and push through the triceps till you reach full extension flexing the triceps at the top position. Don't lower your body to low where you feel to much stress in the shoulder joint, instead, focus on the lockout and contraction of the triceps at the top position. And if your own body weight doesn't seem to be doing it for you when working chest or triceps, feel free to leg-hug a dumbbell or use a weight belt for some extra pounds. Pizza Made from Quinoa Recipe: Soak 3/4 cup of Quinoa in 2 cups of water (cover) for up to 8 hrs. Drain, rinse and put into your food processor. Add: 1/4 cup fresh water 1 teaspoon Baking Powder 1/4 teaspoon Salt Pulse till smooth like paste. ( you will need to stop it a few times to scrape down the sides) Line a cookie sheet with Parchment paper and lightly spray. Spread your Quinoa mixture evenly into a Pizza crust shape. Bake at 425 degrees for 15 minutes Remove from oven/carefully flip it over and Bake an additional 5 to 10 more minutes. Top with your favorite toppings - Chicken, Vegan, BBQ - it's up to you! Tonight, we made our own Pizza sauce using: One can of Crushed Tomatos ( or Pureed) 1Tablespoon of Olive oil 1 heaping teaspoon of Tuscan Seasoning Pinch of Salt & Pepper Let that come to a slight boil and turn down your heat. Let simmer for at least 30 minutes uncovered, stirring occasionally. This will cook down and thicken up.
